Nutritional foods supporting each menstrual cycle phase for hormone balance and energy.

More women are tuning into their menstrual cycles, recognising how their hormones fluctuate and how this impacts their energy, mood, and cravings. Instead of seeing your cycle as something to endure, you can use it as a guide to nourish your body better. The idea isn’t to make drastic dietary changes but rather to support your hormones by incorporating the right foods at the right time.

By understanding what your body needs at each stage of your cycle, you can work with your hormones rather than against them, helping you feel more balanced and in tune with your body.

Your cycle consists of four phases—menstrual, follicular, ovulatory, and luteal—each bringing shifts in hormone levels that affect how you feel. The good news? Research shows that dietary and lifestyle choices can have a significant impact on easing PMS symptoms, improving energy, and promoting hormonal balance.

In this guide, I’ll break down how your nutritional needs change throughout each phase of your cycle and share simple, practical food swaps to help you feel your best every day of the month.

Menstrual Phase (Days 1-5) – Nourish and Restore

During your period, your body is shedding the uterine lining, and energy levels can dip. This is the time to focus on iron-rich foods to replenish lost minerals and support energy.

Best Foods:

  • Iron-rich foods like spinach, lentils, grass-fed beef, and pumpkin seeds.
  • Vitamin C-rich foods (oranges, red peppers, strawberries) to help absorb iron better.
  • Warm, comforting foods like soups and stews to support digestion.
  • Hydrating foods (cucumber, watermelon, herbal teas) to combat bloating.

Meal Idea: A warming lentil soup with leafy greens and turmeric for an anti-inflammatory boost.

Follicular Phase (Days 6-14) – Energise and Build

Oestrogen starts rising, bringing higher energy, clearer skin, and a more positive mood. This is a great time to fuel your body with fresh, vibrant foods and complex carbs.

Best Foods:

  • Protein-rich foods (eggs, fish, chicken, tofu) to support follicle growth.
  • Healthy fats like avocado, olive oil, and nuts to balance hormones.
  • Fibre-rich foods (broccoli, flaxseeds, quinoa) to support detoxification of excess oestrogen.
  • Fermented foods (kimchi, kefir, sauerkraut) to support gut health and hormone metabolism.

Meal Idea: A nourishing smoothie with berries, flaxseeds, Greek yogurt, and almond butter for a balanced, hormone-supporting breakfast.

Ovulatory Phase (Days 15-17) – Glow and Thrive

Oestrogen and testosterone peak, making you feel strong, confident, and sociable. This is the time to focus on antioxidants and light, fresh foods that support egg release and overall vitality.

Best Foods:

  • Colourful vegetables (carrots, peppers, beets) for their antioxidant power.
  • Cruciferous vegetables (Brussels sprouts, cauliflower, kale) to support liver detoxification.
  • Zinc-rich foods (pumpkin seeds, chickpeas, oysters) to support fertility.
  • Lighter proteins like fish and turkey to support energy without bloating.

Meal Idea: A fresh salmon and quinoa salad with roasted veggies and a lemon-tahini dressing.

Luteal Phase (Days 18-28) – Balance and Soothe

This is the ‘PMS’ phase, where progesterone rises and then falls, leading to cravings, bloating, and mood changes. Focus on blood sugar balance and magnesium-rich foods to reduce stress and inflammation.

Best Foods:

  • Magnesium-rich foods (dark chocolate, leafy greens, almonds) to support mood and reduce cramps.
  • Complex carbs (sweet potatoes, brown rice, oats) to curb sugar cravings.
  • Omega-3-rich foods (salmon, walnuts, chia seeds) to reduce inflammation.
  • B vitamin-rich foods (chicken, eggs, bananas) to support progesterone and reduce mood swings.

Meal Idea: A warming bowl of roasted sweet potato, spinach, and chickpeas drizzled with tahini.
